The 30-second summary
- On a GLP-1, strength beats cardio for one reason: it protects the muscle you would otherwise lose while the scale drops.
- The realistic minimum is two short resistance sessions a week plus regular walking, not a punishing plan on a low-energy body.
- Paired with enough protein, this cuts muscle loss dramatically and keeps the weight you lose mostly fat.
Start from the real problem
Most exercise advice for weight loss is about burning calories. On a GLP-1 the medication already handled the calories, and it did something you have to actively counter: it made it easy to lose muscle along with fat. So the goal of movement here is not to burn more, it is to keep what you have. (See why muscle is the number that matters.)
That reframes everything. The most valuable minutes you spend are the ones that tell your body to hold on to muscle, and that is resistance training.
The split, on a tired body
You will have less energy, especially early on. Build the plan around that, not against it.
- Strength, twice a week, is the priority. Bodyweight squats, push-ups against a counter, rows, a hinge. Twenty to thirty minutes. The stimulus matters more than the load. (See strength training that fits a tired body.)
- Walking is your base. Daily, gentle, and easy to keep up. It protects the step count that quietly falls on a GLP-1. (See you move less on a GLP-1.)
- Cardio is the bonus, not the base. It is genuinely good for your heart, mood, and sleep, so add it as energy allows, working toward the general 150-minutes-a-week guidance. Just not at the expense of the two strength sessions.
Fuel it, or it does not work
Movement without protein is a half-built defence. Resistance training tells muscle to stay, and protein gives it the material to. Aim for around 120 grams a day, and get some protein near your sessions. Together, in the research, protein and resistance training cut lean-mass loss by 50 to 95 percent. (See protein on a GLP-1.)
Be kind to the ramp
Do not judge week one by the standard of your old self. Appetite and energy are low, and pushing too hard invites nausea and burnout. Two honest strength sessions and a daily walk, done consistently for months, beat an ambitious plan you abandon in a fortnight.
What to do with this
Tell the calculator what your training actually looks like and it adjusts your daily burn accordingly, rather than assuming either an athlete or a desk.
